Put two magnesium supplements side by side. Both declare 400 mg. One costs a third of the other. A rational shopper takes the cheaper bottle, and a rational shopper would be wrong — because the number on the front is a measure of what was put in, not of what gets absorbed.
That distance between contained and absorbed is bioavailability, and it is the single most useful concept for reading a supplement panel.
Where the number goes wrong
A milligram figure describes elemental content. It says nothing about three things that decide the outcome:
- Solubility. A mineral that does not dissolve well in the gut cannot be transported across it, regardless of how much is present.
- Conversion. Several vitamins are supplied in a precursor form the body must convert. Conversion efficiency varies between individuals, sometimes substantially.
- Competition. Nutrients share transporters. Calcium and iron taken together will not both be absorbed as well as either taken alone.
Magnesium oxide is the standard illustration: cheap, dense in elemental magnesium, and poorly absorbed — which is precisely why it works as a laxative. Magnesium glycinate carries less elemental magnesium per capsule, is absorbed considerably better, and is gentler on the digestive tract. On a label, the first can print a larger number.
The cheapest way to make a supplement look powerful is to choose the form the body handles worst.
Forms worth recognising
Minerals
Chelated forms — glycinate, bisglycinate, citrate, malate — are generally better absorbed and better tolerated than oxides and carbonates. Iron is the clearest case for tolerance: the bisglycinate form causes markedly less digestive distress than sulphate at comparable intakes, which matters enormously when a course runs for months.
Folate
Folic acid requires enzymatic conversion to its active form. A meaningful proportion of the population carries genetic variants that reduce that conversion. Supplying methylfolate directly bypasses the question entirely, at modest additional cost.
Vitamin B12
Cyanocobalamin is stable and inexpensive; methylcobalamin and adenosylcobalamin are the forms the body uses directly. For most people either works. For older adults and those with absorption issues, the active forms and the sublingual route are worth the difference.
Vitamin D
D3 raises and maintains blood levels more reliably than D2. It is fat soluble, so it belongs with a meal containing fat — a detail that changes absorption more than a modest change in dose would. Vitamin K2 is frequently paired with it to support the direction of calcium into bone.
Omega-3
Triglyceride and re-esterified triglyceride forms are absorbed better than the ethyl ester form common in cheaper fish oils. Oxidation matters as much as form: a rancid oil is not merely less useful, it is a source of the oxidative stress you were trying to reduce.
The questions that separate brands
You do not need a nutrition degree to evaluate a supplement. You need five questions:
- Which form is it? If the panel says only “magnesium” without naming the salt, that omission is itself the answer.
- Is the dose within the researched range? Both under-dosing and megadosing are common. More is not linear, and for fat-soluble vitamins it is not harmless.
- What is in a “proprietary blend”? A blend hides individual amounts. Usually because most of them are token.
- Who tested the finished batch? Not the raw material — the batch in the bottle, by an independent laboratory.
- Do the instructions tell you when and how to take it? With food, away from coffee, split across the day. A brand that has thought about absorption tells you this.
